Choline is probably the essential nutrient you hear the least about. Yet it serves to produce one of the brain's main chemical messengers and plays a direct role in clearing fat from the liver. A large portion of the population does not reach the recommended intake. Here is what it does, where to find it, and how to know whether you are falling short.
What exactly is choline?
Choline is an essential compound, long grouped alongside the B vitamins without ever being officially classified as one. The body produces a small amount on its own, in the liver, but never enough to meet its needs. The rest must come from food.
It is involved in four main functions:
- The production of acetylcholine, a neurotransmitter involved in memory, attention, and muscle contraction.
- The construction of cell membranes, in the form of phosphatidylcholine, a phospholipid found in every cell of the body.
- The transport of fats out of the liver, via lipoproteins.
- The donation of methyl groups, a basic chemical reaction involved in homocysteine metabolism and in the regulation of gene expression.
In other words, this is not a comfort nutrient. It is a structural one.
What choline does for the brain
Acetylcholine production
Acetylcholine is the chemical messenger associated with working memory and concentration. Choline is its direct precursor: without an adequate supply, the raw material is lacking. It is this link that explains the scientific interest in choline in the area of cognitive health, a topic we address regularly in our Brain section.
The integrity of neuronal membranes
The brain is an organ rich in fat. Phosphatidylcholine makes up a significant part of the structure of neuron membranes, including the sheath surrounding nerve fibres. An adequate intake therefore contributes to maintaining the very structure of nerve tissue, not just its chemistry.
Pregnancy and breastfeeding
This is the time in life when needs increase the most. Choline is involved in the development of the fetal nervous system, and recommended intakes rise during both pregnancy and breastfeeding. A pregnant or nursing woman is better off discussing this with a healthcare professional rather than improvising.
What choline does for the liver
This is the least well-known role, and yet the most historically documented.
The liver continuously produces very low-density lipoproteins (VLDL) to ship fats to the rest of the body. These lipoproteins require phosphatidylcholine to be assembled. When choline is lacking, the export mechanism slows, and fats accumulate in place.
This is the relationship that has made hepatic steatosis — commonly known as fatty liver — one of the classic signs of insufficient choline intake. Controlled deprivation studies in humans have shown hepatic fat accumulation when intake was deliberately restricted, with a return to normal after reintroduction.
One important detail: sensitivity varies considerably from person to person. Certain genetic variations affecting the PEMT enzyme, which allows the body to produce its own phosphatidylcholine, make some individuals significantly more dependent on dietary intake. Women before menopause are generally better protected, because estrogen stimulates this enzyme.
How much do you need?
North American health authorities have established adequate intakes, rather than recommended dietary allowances, because the data did not allow them to go further.

These values are those adopted by North American health authorities. Successive dietary surveys show that a significant proportion of the population does not reach them, without presenting frank clinical deficiency.
Where to find choline in your diet
The standout food is the egg, specifically the yolk. It is also the easiest to incorporate on a daily basis.

These values are approximations and vary depending on cut, preparation method, and data source.
Two observations stand out. First, two eggs per day already cover more than half the adequate intake for an adult woman. Second, the most concentrated sources are animal-based, which puts people following vegan and plant-based diets in a more challenging position. They need to source their choline from soy, legumes, nuts, quinoa, and cruciferous vegetables, in sufficient quantities.
Who is most at risk of falling short?
- People who do not eat eggs, by choice, allergy, or habit.
- People following a strict vegan diet without a specific strategy for this nutrient.
- Pregnant or breastfeeding women, whose needs increase at the very moment when appetite and food tolerances are shifting.
- Postmenopausal women, who lose the protective effect of estrogen on internal synthesis.
- People with high alcohol consumption, as the liver is already under strain.
Should you take a choline supplement?
Food remains the primary route, and it is sufficient in many cases. That said, supplementation has its place when dietary intake is structurally low.
Forms commonly found in stores:
- Choline bitartrate: the most common and most affordable form. A good choice for filling an intake gap.
- Phosphatidylcholine (often derived from soy or sunflower lecithin): the form naturally present in foods, generally well tolerated.
- Citicoline (CDP-choline) and alpha-GPC: two forms more extensively studied for cognitive support, generally more expensive.

Frequently asked questions
Can you have too much choline?
Yes. Very high intakes, generally well beyond what you would obtain from food — can cause a fishy body odour, nausea, or a drop in blood pressure. A tolerable upper intake level has been established for adults. Stay within the doses indicated on the label.
Is lecithin the same thing?
Not exactly. Lecithin is a mixture of phospholipids that contains phosphatidylcholine, which in turn provides choline. A spoonful of lecithin does provide choline, but in much smaller amounts than a dosed supplement.
Can choline replace a liver treatment?
No. An adequate intake supports normal liver function, which is entirely different from treating a liver disease. Any questions about your liver health are a matter for your doctor.
Should it be taken in the morning or at night?
There is no demonstrated optimal time. Taking it with a meal containing some fat generally improves digestive comfort.
Two organs, one nutrient
Choline works on two fronts at once: it provides the raw material for a central neurotransmitter for memory, and it allows the liver to export the fats it produces. Two eggs a day covers a good part of the need. For those who do not eat them, vigilance is warranted, and a well-chosen supplement becomes a reasonable option.
